Um, 3 miles ~ 4-5km. The world record for a mile is about 4 mins. Less weight more reps applies to running too. Run easier and longer, and push yourself when you find that you're getting better. Depends. I would say more weight, less reps. If you're building muscle, more weight is good. If you're building stamina/rounding out muscle, more reps is better. Just did...

You mean today do like 10 sets of 10 each, then tomorrow do 6 sets of 15 each etc? Presumably would work, although not sure if it'd work as well. I admittedly know nothing about the people who designed 100PU challenge, but they have a website which leads me to guess they'd know what they're talking ...
